Tennis Footwork, Fitness and Conditioning

A club player covers roughly three to five metres between shots in a baseline rally, and almost none of it in a straight line. That is the whole case for this section: the distance is short, the direction changes constantly, and speed over ten metres is close to irrelevant. What matters is the first step and the recovery step.

Why footwork is diagnosed as technique

A player who arrives late has no good options. They reach, the shoulders open early, the racquet pulls across the ball, and the resulting shot looks like a stroke fault. It gets treated as one, often for years. The test is simple: if a stroke is sound when the ball comes straight to the player and falls apart when they have to move, the stroke is not the problem.

The split step times to the opponent, not the ball

Landing on the balls of both feet as the opponent strikes is what converts a read into movement. Timed to the ball's arrival instead, it happens too late to help. This is the single most common footwork error and also the easiest to correct, because it is a timing cue rather than a physical capacity.

Conditioning that matches the demand

Tennis is repeated short efforts with short recoveries, not sustained running, so conditioning that mirrors it, ladder work, short shuttles, rope, transfers better than distance work. Road running builds an aerobic base that helps recovery between points and does very little for the first step. That is not an argument against it, but it is an argument against expecting it to make a player faster to a wide ball.

Injury and the parts that break

The material on tennis elbow, shoulder and knee is here rather than in a separate section because the causes are usually movement and load rather than the stroke itself. Landing patterns, recovery step mechanics and how much volume a player adds per week matter more than grip size.

None of it is medical advice. A player with pain that persists should be assessed rather than working through a conditioning article.

Recovery, and the step nobody drills

The movement after the shot is the half of footwork that practice routinely leaves out, because a drill that feeds to one place never requires it. The consequence is a player who arrives well for the first ball of a rally and progressively worse for every ball after it, which reads as a fitness problem and is really a habit problem.

Where to recover to is not always the middle. Against a ball hit cross-court from a wide position, the geometry means the opponent's best reply covers less court on one side than the other, so the correct recovery position sits off-centre toward the more likely reply. Recovering mechanically to the centre mark leaves you covering the shot they are least likely to play.

Any drill can be made to train this by adding one condition: the ball is not fed until you have recovered. It costs nothing, it slows the drill down, and it is the difference between practising strokes and practising rallies.

What breaks, and roughly why

The injuries that follow tennis are mostly movement injuries rather than swing injuries. Ankles and knees take the load from repeated deceleration and direction change; the lower back takes it from rotation under load, particularly on the serve. The elbow and shoulder are the exceptions that get all the attention, and even there the shoulder problems usually trace back to a serve driven by the arm because the legs were not contributing.

That pattern has a practical consequence for how footwork is trained. Work that builds the ability to stop, decelerating under control, absorbing the load through the legs rather than the joints, does more for durability than work that builds pure speed. Sprint drills without stops train the half of the movement that was never the problem.

Surface matters too. Clay allows a slide that dissipates deceleration force over a longer distance, which is part of why it is easier on the joints than hard court, and why a player moving between the two has to relearn how a stop feels rather than assuming the movement transfers.

Common questions

When should you split step?

As your opponent strikes the ball, not as it arrives. Landing balanced at that moment is what leaves you able to push off either way; landing early means you have already stopped.

Why do strokes break down late in a match?

Usually because recovery is the first thing to go, not the stroke. Arriving progressively later produces reaching and early shoulder rotation, which look like technical faults and get treated as technical faults.

Should you always recover to the middle?

No. After a cross-court ball hit from a wide position, the opponent's likeliest reply covers less court on one side, so the correct recovery sits off-centre. Recovering mechanically to the centre mark covers the shot they are least likely to play.
